Age-specific guide

How to Actually Sleep
When You Have Kids

A newborn dad's sleep problem is different from a toddler dad's sleep problem is different from a teen dad's sleep problem. Pick your kid's age. Get the fix.

Parents lose an average of 44 days of sleep in the first year of a child's life Source: American Academy of Sleep Medicine, 2024 . But it doesn't magically get better after year 1. Sleep disruption continues through toddlerhood, school-age fears, and teen sleep schedule chaos. Each stage has a different problem and a different fix.

5 things that help at every stage

1. Your bedroom is for sleep only.

People who use their bed only for sleep fall asleep 15-20 minutes faster on average Source: Sleep Foundation, 2024 . No TV in bed. No phone scrolling. No working. Your brain needs to associate the bed with sleep, nothing else.

2. Cool, dark, quiet.

Optimal sleep temperature is 65-68°F (18-20°C) Source: National Sleep Foundation . Blackout curtains. White noise machine or fan. These three environmental factors are more impactful than any supplement or sleep hack.

3. Same wake time every day.

Consistent wake time is the single most powerful circadian rhythm anchor Source: Sleep Medicine Reviews, 2022 . Even on weekends. Even when you're tired. Your body sets its sleep drive from wake time. Vary it by more than 30 minutes and your internal clock drifts.

4. No screens 30 minutes before bed.

Blue light from screens suppresses melatonin production by up to 50% Source: Proceedings of the National Academy of Sciences, 2014 . You don't need a blue-light filter. You need to put the phone in another room. Read a book. Stretch. Talk to your partner. Anything that isn't a screen.

5. No caffeine after 2pm.

Caffeine consumed 6 hours before bed still reduces total sleep by over 1 hour Source: Journal of Clinical Sleep Medicine, 2013 . Your afternoon coffee is stealing tonight's sleep. Switch to water or decaf after lunch.
